Save this post & try it out the next time youโre at the gym. ๐ช๐ผ The Kneeling DB Row - Elbow Out is a great rowing variation that really puts an emphasis on the rear deltoid. It is an important exercise for the upper back & maintaining proper posture. ๐๐ผ โก๏ธSet an an adjustable bench to a 35โ incline, place your forearm on the bench and then your forehead on top of your forearm. โก๏ธMake sure your chest is parallel with the floor and your spine is neutral or with a slight arch. โก๏ธWith a Pronated grip, initiate the movement by retracting the scapula, and then follow through with the elbow. Make sure you keep the elbow in line with the shoulder. โก๏ธAdd a 1s pause at the top of the movement where you are the weakest. Performing this on an incline bench with the elbow on the forearm allows more neural drive to go to the upper back because you arenโt wasting energy supporting yourself with a straight arm. Sternum Chin Ups... The King of Upper Back Exercises. ๐ฅ This is a great exercise to add into your routine if you can already perform #chinups . The movement involves leaning back as you pull and touching the bar to your lower chest rather than just getting your chin over the bar. ๐ช๐ผ โก๏ธ Start the same way you would on a regular chin up with your arms fully extended at the bottom. โก๏ธ As you pull, arch your spine and lean your head back. โก๏ธ At the top of the movement, your head should be as close to parallel to the ground as possible. Not only do these really work the lats, because the top position is closer to a rowing movement, a big overload is placed on the scapular retractors. ๐๐ผ I wouldnโt recommend trying these unless you can complete a set of 12 regular body weight chin ups. The idea is to pick 3 exercises that target the same muscle group and perform them consecutively with minimal rest. This extends the set by increasing time under tension. More time under tension = more #BootyGains . ๐ฅ Seated Good Morning x8 3-0-1-0 10s 45โ Back Extension x10 3-0-1-2 10s Horizontal Back Extension x12 2-0-1-1 120s Perform for 3-5 sets. Pick a weight thatโs tough but manageable & try to maintain the weight for the whole session. Notice how @victoria.taaylor maintains a neutral spine throughout each exercise. When we are training #HipExtension it is super important that we hinge at the hips instead of bending at the lower back. ๐๐ผ One reason I really like this routine is it loads the #Hamstrings through all three points of the strength curve. Seated Good Morning (Bottom Range), 45โ Back Extension (Mid Range), & Horizontal Back Extension (Top Range). An important thing to remember with training is that the program that got you from squatting 100lbs to 200lbs is not the same program that will get you to a 300lbs squat... ๐คท๐ผโโ๏ธ Itโs relatively easy to get someone whoโs never trained before stronger, but as you continue to progress youโre going to have to get more creative & advanced with the methods that you use. ๐๐ผ For this exercise Iโm performing a Quad squat on a 30โ Heel Wedge with a 4s Eccentric tempo and a fast 1/4 rep at the bottom. The goal is to use the stretch shortening reflex of the quads to accelerate through the bottom of the squat. ๐๐ผ This is an example of using 1 & 1/4 reps to improve maximal strength. What could you accomplish in 6 months if you decided to commit yourself to a goal, put your head down & get to work? ๐ค Thatโs exactly what @therealcarsonreid did over the last 6 months. #OnlineTraining Client @austinmacleod crushing 90lbs for a very clean single on a Supinated Grip Chin Up. At a body weight of 174lbs, thatโs a total weight of 264lbs! ๐ช๐ผ Swipe to see Austinโs chin ups 12 weeks ago on his very first upper body day. He had 3 sets x AMRAP and finished with 7-5-4. We continued to work away at chins until he could perform 12 reps with his body weight & then began to add weight. When we first started he thought the idea of attaching external weight on chin ups was a little far fetched! ๐ Obviously Austin has gotten a lot stronger over the last 12 weeks but another big factor in his improved chin up performance is his improved body composition. When we started Austin was 196lbs, 12 weeks later heโs down 24lbs of scale weight. If you want to get better at chin ups, the quickest way to do that is to get leaner. ๐คท๐ผโโ๏ธ Austin has been an absolute pleasure to work with and his results speak for themselves. Now this is seriously impressive! 12 full chin ups. ๐ค @victoria.taaylor made this her goal about 3 months ago. She was stuck at around 3-4 reps and couldnโt get over that hump. Iโm super proud of her to say the least. ๐๐ผ I think chin up performance is a great goal for all females to have. โStrength is the mother of all qualities.โ - Charles Poliquin That means that if you make the focus of your training to get stronger, the byproduct will be improvements in multiple different areas. ๐๐ผ In my particular case Iโm a sucker for volume or โThe Pumpโ. In fact I love it so much that for the last 3 years my average rep range was probably 10-12. Pretty hard to get stronger working in such high rep ranges. ๐ It only took @reachpt 6 months to convince me that stepping away from all the volume and changing my focus to increasing maximal strength would be better for me in the long run. ๐คท๐ผโโ๏ธ Iโve decided to commit to training for strength for the foreseeable future. Itโs important to remember that volume and intensity drive each other. So when I eventually go back to increased volume I will be able to use heavier loads which will lead to increased hypertrophy. ๐ค๐ผ In the past Iโve always tailored my training towards body composition & physique goals. I was more focussed on what my body looked like rather than what it was capable of. When your only goal is centred around the way you look, it can be really negative for your mental health if you have trouble reaching that goal. There are so many other factors that come into play when it comes to your physique.
