NUTRITION TIPS FOR TRAVELLING ON FIGHT WEEK ✈️ SWIPE ➡️ Travelling can cause some stress and complex situations when needing to compete. None more so when you have a fight within a week of landing at your destination. Here are some top tips for you. 👊 1️⃣ Time your meals and food intake according to your new destination. This may mean delaying your meals or eating earlier. This will help time your usual bowel movements as well as reduce symptoms of jet lag. 😴 2️⃣ Increase fluid intake during travel and when landing. Cabin air pressure can increase loss of fluid via the mouth. This can then increase the risk of catching illness and infections with a low saliva rate. 💦 3️⃣ Use supplements when travelling and also when at the destination. Certain foods may not be able to be had therefore reducing the risk of micronutrient deficiencies is vital. Especially when on fight week many foods are reduced or eliminated to help lose weight. 💊 4️⃣ Use skinned or frozen fruits and pre wash fruits and vegetables with bottled water. This will reduce the risk of catching a food borne illness or eating parasites. 🦠 5️⃣ Use the main supermarkets as most foods will be pre packed and have use by and best before dates on them. Local butchers and street foods come with high risk so avoid where possible. Especially until after the fight. 🛒 6️⃣ Check storage conditions fridge freezer temperatures to make sure food is kept safe. Fresh food that is not kept below 5 degrees will waste and go rotten. 7️⃣ Check nutrition labels carefully. Quite a lot of pre packed foods in various countries alter the salt sugar and fibre content. 🍖 8️⃣ Avoid sun burn and unprotected sun exposure at peak hours. DIET COKE FOR BOXING 🥊 Many myths surround diet drinks with many people thinking that they are worst for you than full sugar versions. 🤔 However, is this true❓ According to recent research it seems that diet drinks such as a diet coke can be beneficial for health and weight loss. ✅ Peiters et al. (2016) reported that consuming diet drinks of approximately 700ml per day for 1 year showed greater weight loss compared to a water group. 😳 Moreover, Piernas and co (2013) found that a group consuming diet drinks for 3 months consumed less total calories and less desserts than the non diet drinking group. ✌🏼 In addition, artificially sweetened beverages seem to be effective for weight loss and thus lowering cardio metabolic risk such as cardiovascular disease and diabetes (Pereira et al. 2013; Wilks et al 2022). 🫀 Long term dietary adherence is the key of implementing successful weight loss. Rotational power exercises are held in high regard in the Boxing world as rotational force and speed are integral components for a powerful punch. Rapid rotation of the hips and torso is a crucial factor when transferring force through the kinetic chain. The core is the key link when force is transmitted from the lower body through to the fist. In effective torso rotation will create ‘energy leaks’, that can negatively impact punching force and speed. Furthermore, boxers may subconsciously super compensate with muscles in the lower-back to rotate or laterally-flex the spine. This compensation can lead to over-activity in these muscle groups, potentially increasing the risk of inflammation, muscular soreness and injury in the lower-back muscles. In order to improve performance and reduce the likelihood of injury, athletes and coaches should focus on exercises to improve rotational performance. THE PROBLEM WITH ROTATIONAL TRAINING Powerful and fast exercises such as rotational medicine ball throws are desirable by coaches and fighters as this has kinematic similarities to how punches are delivered during boxing. However, before an athlete focusses on developing rotational speed they need to develop the foundations – such as rotational mobility, stability and strength. Without these foundations, speed exercises will not optimise the activation of the core muscles that directly benefit rotational performance. THE REBUILD 📈🥊💥 Rebuilding @hopeyprice following hand surgery 👊 working on a range of exercises to build up his athleticism whilst rehabbing the hand injury. 👊💥 REBUILDING THE HAND We performed Blood Flow Restriction (BFR) training to maintain muscle at the upper limb without increasing load We then looked to increase the range of motion, flexing and extending at the wrist. AMATEUR BOXING MAKING WEIGHT SAFELY ON FIGHT WEEK 🥊 ⚖️ We see and hear so many horror stories of amateur boxers making weight in the incorrect way. Therefore we thought we would provide some advice to help. 🤜🏼 First and foremost you should be within 2-3% of your fighting weight 1 week out. 👌🏼 If so, you are on the right track. 🫡 1️⃣ No amateur boxer should ever use a hot bath or sauna to make weight. NEVER! ❌ 2️⃣ We recommend only sweating 1% of body mass to make weight. This should be done with a light sweat workout such as skipping, pads or a light run. Youth athletes are more prone to heat stress and illness! Due to having less surface area to dissipate heat (Bar-Or 2001). 🥵 3️⃣ Never use water loading on fight week. Certainly keep fluid intake normal to high until the final 24 hours. But please don’t drink gallons. You will feel light headed, sick and potentially get hyponatremia. 💦 4️⃣ Reduce fibre intake. Swap wholegrain carbohydrates to white and refined types whilst reducing bulky vegetables to salads if still needing to lose 1-2% of body mass to make weight. 🥦 ➡️ 🥗 5️⃣ Reduce carbohydrate intake. You should be doing less training in fight week. So reducing carbohydrate intake but not eliminating is advised. 🍚 🍌 6️⃣ Increase fat intake. Healthy low fibre sources include, salmon, avocado, olive oils, butter, whole greek yogurt and red meat. YOUTH AMATEUR WEIGHT CLASS TARGETS 🥊 🎯 FOLLOW @boxingscience_nutrition for more nutrition content 🍽️✅ This table shows an ideal weight descent guideline for an amateur to make weight for a fight in their weight class. 👊 Here’s some things which we are seeing on a regular basis within the youth amateur set up. Many youth athletes are cutting too much weight. Although losing 3-4 kg in the final week does not seem much. This can be 8-10% of some athletes body weights. To do this with a same day weigh-in is dangerous. ⚠️ This is even more dangerous to say that youth athletes have reduced sweating capacity and higher risk of heat illness (Shibasaki et al. 1997). 🚨 Moreover, many youth athletes seem to have delayed growth when not in season, with the likelihood being that the reduced training volume and greater energy intake helping growth and maturation. 📈 In addition, between the ages of 12-16 resting metabolic rate is increased by 200-400 kcals due to undergoing periods of increased lean body mass and height (Hannnon et al. 2020). 💪🏻 This is why we advise in regularly assessing a weight class for youths on an annual or biannual basis. 📝 You should not be keeping a youth at the same weight class for a long period of time. This table should help you with some guidance about which weight category is the best for a youth amateur boxer. If they are continually outside of the guidelines for their weight class. Neutral grip press up variations tend to be the safest and most optimal for boxers given the less internal rotation of the humeral head associated with the neutral hand position. Overhead pressing using dumbbells and concentric only variation are also great way to protect the shoulder. Also using isolated shoulder exercises can be a safe way to develop shoulder strength, especially the posterior muscles. 💪 CURLS ARE BENEFICIAL FOR CANELO Despite curls often being perceived as a bodybuilding exercise they can also serve a unique purpose for boxers. Isolated eccentric loading of the bicep is important for protecting the elbow and bicep muscle belly itself during bent arm shots such as hooks and uppercuts, especially when adding mass and thus force behind these shots. This is important for Canelo's fighting style as he is now throwing his power shots from increased distance, so developing the biceps will help increase punch power and reduce likelihood of injury 😖 DON'T WRECK THE NECK Canelo is renowned for his thick neck, however, we would advocate a more controlled approach when training the neck muscle through the use of bands and isometrics. ⛓ CANELO CORE From the reverse sit up movement performed in these clips, it is obvious Canelo possesses substantial core strength. Adequate range of motion in this area is important to reduce undesirable core tension during punching and prevent lower back injuries. ⁣ ⁣ WHY FOR BOXING? 🥊🔄⁣ ⁣ Rotational mobility is needed to transfer force from ‘foot to fist’ when delivering punches.⁣ ⁣ However, tightness in muscles across the THORACIC SPINE can limit rotation, causing the Quadratus Lumborum (QL) to play a big role during rotation.⁣ ⁣ The QL is a muscle in the side of the lower back. Over activity can cause lower back pain. You can use a foam roller, spend money on a sports massage and try numerous ways to stretch it to make it feel better, but this is likely to be only a short term fix.⁣ ⁣ To make beneficial long-term changes, you should focus on improving thoracic and core rotation. ⁣ ⁣ This will reduce the compensatory patterns of the QL and use the preferred muscles in your kinetic chain UPPER-LOWER BODY SEPARATION ⛓ Upper-lower body separation is an important attribute to train as this will help improve the efficiency of the kinetic chain. Swipe ➡️ for a range of exercises to help Boxing Coaches and Pad-Men --- This is something I chat to a lot of Boxing Coaches about, finally I have put together a post to help coaches who use the pads to stay fit, strong and injury free ‼️ Common injuries discussed, potential reasons and solutions ‼️ 💪 Elbow / Shoulder / Neck Elbows are a very common injury for coaches due to lack of arm strength and external rotational function of the shoulder. This can contribute to the elbow going into ‘Valgus’ upon impact putting strain onto the inside of the shoulder There are exercises that focus on rehabbing the Elbow, but to keep these injuries at bay coaches should focus on strengthening the rotator cuff muscles. This can also reduce any anterior shoulder or neck pain for coaches too. 👊 Wrist Wrists need to be strong and stable to deal with high impacts through the hand. This means that coaches can benefit from wrist strengthening exercises, or grip strength exercises to develop the forearms. 🤦‍♂️ Lower Back The core will need to support the upper limb dealing with high-impact forces. If the core isn’t strong enough here’s two things that can happen…. 1. The upper-limb is exposed to higher forces and increased chance of injury 2. The lower back activation will increase to compensate for lack of core strength So focussing on core strength will help if you’re a coach struggling with lower back injuries. SHOULD BOXERS DRINK ALCOHOL WHEN TRAINING? 🍺 🥊 Ryan Garcia recently downed a bottle of beer at his ceremonial weigh-in after coming in 3 pounds overweight. Amazingly he still managed to perform in the ring and get the win. 🥇 Therefore, we thought we would provide an insight on the effects of alcohol on performance, recovery and body composition. 💪🏻 Alcohol contains 7 kcals per 1g of alcohol in comparison to 4 kcals for carbohydrates and protein and 9 kcals for fat. Therefore, it has a high energy value with little micronutrient benefit. Classing it as empty calories. 🍺 It has also been shown to impair recovery from exercise when ingested in amounts greater than 4-6 drinks. It’s been shown to reduce muscle protein synthesis and muscle glycogen synthesis (Parr et al. 2014; Burke et al. 2003). 💪🏻 👇 However, studies have also shown that consuming alcohol in smaller quantities had no effect on recovery or muscle damage (Mcleay et al. 2017). ✌🏼 Thus, the poison does seem to be in the dosage ingested. 🍻 🍷 🍸 🍹 🥃 Alcohol intake also seems to reduce the oxidation of carbohydrate and fats, blocking their ability to be used as energy and increasing the likelihood of storage (Sonko et al. 1994).🫃 So, if after a night out you’ve had more than a few drinks and then you decide to stop for a takeaway 🥡 🍕. It’s likely that most of that energy will be stored. 🤷🏻‍♂️ Our advice on alcohol intake is the following; 1️⃣ Reduce alcohol intake in camp, and have it in small to moderate doses when not training. 🏖️ 2️⃣ Be mindful of the extra energy consumed when drinking. Especially, if you and known to start each camp heavy before a fight. Those who seem to drink more to usually have more body fat to lose to make weight. ⚖️ 3️⃣ The benefits of alcohol are mainly down to socialising and mental health such as loneliness and can help people talk. That makes punching force about 3.5 times body mass. And to make that even more impressive your punch takes around six-hundredths of a second (~60 ms) to throw. This suggests that punching requires rapid force development and can be developed by explosive strength training. 🐘🚀 THE ELEPHANT AND THE ROCKET Powerful punching relies on the Impulse-Momentum relationship 🚀 IMPULSE - Force x Time Ability to produce force quickly (like a rocket) relies on skill, speed, acceleration and peak force development. 🐘 MOMENTUM - Mass x Velocity Moving mass in quickly (Like an elephant Running) relies on increasing mass or effective mass. 🎯 THE GOAL The goal is to be like an Elephant with a Rocket on its back 🐘🚀 however increasing mass is limited due to boxing being a weight category sport ⚖️ Therefore our strength training prioritises increasing impulse .... If we have to produce high forces in short amount of time, why not just go for moving lighter weights as fast as possible? Well to start off, there is research that shows that stronger athletes produce HIGHER RFD values… so that evidences why we need to increase maximal strength. We do target various areas of the force-velocity curve to create a strong, fast and explosive athlete. However, our data collection has shown that many boxers and combat athletes are better suited to low-loaded-fast velocity movements – however, they struggle with higher loads such as maximal strength training This means that initial strength and conditioning programmes should work towards developing maximum strength. A common thought process would be to use heavy and fast pressing exercise to help strengthen the punching action. ⁣ ⁣ However, the punching action often results in over-developed anterior deltoids and pectorals, especially when it can be repeated over 1000 times per session. AMATEUR BOXING POST WEIGH-IN DANGER ZONE ⚠️ You ask, we deliver. 😃 The consequences of getting the post weigh-in strategy wrong for an amateur fight should be a lot less than a professional bout. 🥊 Due to the fact, that dehydration should be limited to a lesser degree and carbohydrates should not be totally eliminated thus, not affecting digestion to as much of an extent. 👊 However, we know that many are still dehydrating themselves and not eating frequently or eating the right foods around a weigh-in. 🤷🏻‍♂️ Therefore for an amateur post weigh-in strategy we advise the following; 1️⃣ In the first hour stick to liquids that contain carbohydrates and electrolytes this will aid a quicker absorption of carbohydrates and fluids. 💦 2️⃣ In the second hour prioritise liquid carbohydrates and wet food sources such as rice pudding, cereals etc. Aiming for 1-1.5 g/kg of carbohydrates per kg of body mass.✌🏼 3️⃣ In the third hour snack on light carbohydrate snacks such as pieces of fruit, cereal bars, sweets etc. As these are light weight and easy on the stomach. 🍬 4️⃣ If you have weighed in early and you still have 3 hours or more to fight then this would be the preferable time to have a low fibre meal such as a rice or pasta based dish with a low fat clear or tomato based sauce. 🍝 5️⃣ If there is remaining time such as 2h or more until the fight having a little carbohydrate snack such as jam on a white based toast/ bagel. 🥯 🍓 6️⃣ During the warm up just before the fight we would advise topping up blood glucose levels with a carbohydrate drink such as a lucozade or an energy gel to provide a quick hit of energy just before the bout. 🤜🏼 In total from the scales to the ring we advise consuming approx 3-5g/kg of carbohydrates per kg of body mass. 💥 These sources should be light weight, and low in fibre and fat to help reduce GI distress. 🥊 #diet #dieting #nutrition #food #foodie #boxingscience #boxingnutrition #ufc #fightweek #amateurnutrition #amateurboxing
