📓Calisthenics Training Blueprint Some notes on how to understand it: •Primary = ‘Heavy’. For Straight Arms this will mean current highest progressions. For Bent Arms this will mean an exercise geared towards increasing 1RM strength. •Secondary = Moderate. For Straight Arms this will mean regressions or band assistance and likely more volume than your primary. For Bent Arms this is generally for building Hypertrophy. •Tertiary = Light. For Straight Arms this will mean technique work. For Bent arms this will be more of what you need specifically (Strength/Hypertrophy/Conditioning, etc) •Quaternary = Moderate/Light. This is generally for Straight Arms. Moderate stimulus to stay in touch with a certain intensity followed by light technical practice. •Individual accessories are not accounted for (DB Maltese, Bicep curls, Tricep ext, etc.). That kind of stuff is on a per needed basis. And as a general guideline, the more frequently you practice something the less accessory work you may need. •ie: If I train Planche 4x a week, I may not need to add in Bicep curls or Maltese raises, it might be overkill. But as always it depends. •The days of the week things are performed on don’t matter. The separation between the days matter. So if it says ‘Day 1’ that can be on a Monday or a Friday. Adapt it to your schedule and what days you feel the strongest. •The real puzzle 🧩 comes from picking the exercises that fit into each slot. Too much intensity on certain days can lead to disruption to the rest of the week or a fast build up of cumulative fatigue. Especially as frequency goes up. •Find an exercise and assign a progression model to it for a clear path to work towards. 📓Individual Methods of Progression Continued •For Individual methods of progression, we generally don’t want to be picky with how we make progress in calisthenics. Most of these skills require a lot of repetition and specific qualities that may need to be built over time, like hypertrophy and general strength. These qualities take time to build. Luckily, there is generally a bunch of overlap and we can work on them simultaneously. The skills themselves will still elicit strength and hypertrophy gains. •There would be a few things to keep in mind when thinking about progression. What is the stimulus of the exercise you are using? What is my best option for progressing this exercise while keeping the intended stimulus? •When it comes to training with weights we can have a ‘clear’ path to follow. If I want to build into a heavy block of training, I can work my way down in reps 8s, 6s, 4s and up in weight. There are still a lot of other considerations, but that is the basis of it. •When you are thinking about progressing a Calisthenics exercise, does it make sense? •When we find a good structure to our training, we don’t want to change a whole lot of variables. We want to build on top of previous ones. Changing up entire exercises might make sense in one slot, but not the other. Going from P bar Dips to Ring Dips might be fine if you are using it for hypertrophy and judging the set based off proximity to failure, but it might not make sense if your goal with Dips is adding external load in a 3-6 rep range. In that latter, the exercise stays the same and the reps vary. •For this reason you want to make sense of each exercise you have selected and create your own path for individual progression. Find and create a marker of performance and get to work. Anecdotal Transfers of Strength -Calisthenics to Weights (no direct practice) 5 HSPUs - 1xBW OHP -> to 4 reps at BW in 8 weeks of training. Straddle Planche (3-5s) -1.5x BW Bench Full Planche (3-5s) 1.65x BW Bench, 1.1x BW OHP Full Front Lever -75% BW Pull up, 1.65x BW Yates Row I have been at various different bodyweights throughout the above. Ranging from 165-185lbs. I recently (few months ago) started lifting weights 1x a week to help continue to increase my strength. I personally chose to use calisthenics for as long as I felt that I could.
