People often spend 10-20 min or more warming up to get ready to train, but as soon as the last rep is done, they just walk out of the gym and call it a day The MOST important time to start the recovery process is as soon as your workout ends That's because during your workout, your body's stress response system, the sympathetic nervous system, will be jacked sky high It's working hard to make sure you have enough energy and can produce all the force and power you need throughout the workout The problem is that as long as that system is turned on, your body's recovery system, the parasympathetic system, is inhibited Your recovery will be slower to kick in until you get the sympathetic system turned down. The best place to start that is at the end of the workout Here's the process I use: 1) 3-5 minutes slow walking, or riding a bike, while focusing on bringing your heart rate well under 100bpm 2) 2-3 Controlled relaxation breathing - There are endless ways to do this, but a simple one is to lay down on your back and get yourself in a 90:90 position. Then do box breathing: 4 second inhale, 4 second pause, 4 second exhale, 4 second pause By the end of the breathing, your goal is to get your heart rate as close to your normal morning resting heart as possible 3) Mobility / stretching / soft tissue work. There are also an infinte ways of this, but what you're looking to do is spend a few minutes flushing out the muscle groups that you just trained Use light pressures and stretching/mobility. This part should be not painful or you'll turn the stress response system back on This entire process only takes a few minutes and goes a long way in jumpstarting your recovery. Can I let you into a secret? 🤫 I think it's pretty well kept because I don't see it talked about much on social media. It's about how adequate recovery after bouts of exercise will significantly reduce your injury risk. But the best bit, the bit that's often neglected & kept quiet, is that your body is already pretty well equipped to do it. If you want to give it a helping hand prioritise: 💤 Sleep 🍗 Good nutrition (just the basics of enough calories & protein will do) 📉 Periods of reduced training volume. And then, if you have some spare time & money go ahead & treat yourself to a massage, buy all the supplements, pound yourself with a theragun, plunge into that ice bath (side note cold water immersion is actually counter productive to performance gains) BUT DON'T NEGLECT THE SIMPLE STUFF. I’ve learned, over many years in the Canadian 🇨🇦 sport system, and through many trails and errors the absolute importance of being “athlete centric.” This means that every decision in an athlete’s program is made with the objective of pursuing the best possible outcomes for that athlete. Not what is important for you as the coach, not what makes your sport organization look good; what is fundamentally and unquestionably good for the athlete. To achieve the best possible outcomes we can draw from 3 sources: 1) Best evidence (i.e. the latest scientific literature) 2) Athlete values and preferences (i.e. listening to what the athlete needs) 3) Clinical expertise (i.e. experience working in the field) A lot of people talk the talk that they are athlete centric. C’est une erreur car le moment le plus important pour démarrer le processus de récupération est dès la fin de votre entraînement. En effet, pendant votre entraînement, le système de réponse au stress de votre corps, le système nerveux sympathique, sera mis à rude épreuve. Il faut travailler dur pour s’assurer que vous avez suffisamment d’énergie et que vous pouvez produire toute la force et la puissance dont vous avez besoin tout au long de l’entraînement. Le problème est que tant que ce système est activé, le système de récupération de votre corps, le système parasympathique, est inhibé. Votre récupération sera plus lente à démarrer jusqu’à ce que le système sympathique soit désactivé. Le meilleur endroit pour commencer est à la fin de l’entraînement. Voici le processus que j’utilise : 1) 3 à 5 minutes de marche lente ou de vélo, tout en vous concentrant sur le fait de ramener votre fréquence cardiaque bien en dessous de 100 bpm 2) 2-3 Respiration de relaxation contrôlée – Il existe d’innombrables façons de procéder, mais la plus simple consiste à vous allonger sur le dos et à vous mettre dans une position 90:90. Ensuite, faites la respiration en boîte : 4 secondes d’inspiration, 4 secondes de pause, 4 secondes d’expiration, 4 secondes de pause À la fin de la respiration, votre objectif est de ramener votre fréquence cardiaque aussi proche que possible de votre rythme cardiaque normal au repos du matin. 3) Mobilité/étirements/travail des tissus mous.
