Weight gain sneaks up on us, especially in our busy American lives. We often overlook subtle changes in our bodies until they become glaringly obvious. Suddenly, our clothes don’t fit, we tire more quickly, a flight of stairs leaves us winded, or we simply cringe at our reflection in the mirror. On average, Americans consume an extra 500 to 1500 calories per day, pushing some folks 50% above their basal metabolic rate (BMR). With 1 pound of fat equaling 3500 calories, just overeating by 100 calories a day for 35 days adds up to a pound gained, tallying 10 pounds in a year. Obesity has become a widespread issue in developed nations, with someone classified as obese if their body fat percentage exceeds 30% for women and 25% for men. Currently, 70 million Americans fall into this category, evenly split between genders. Many fail to realize that managing weight can be as simple as adjusting daily calorie intake. While exercise gets a lot of attention for weight loss, being in a caloric deficit is the key. Start by tracking every meal with a calorie-counting app to understand your daily intake. Then, determine your BMR plus activity level to gauge your maintenance calorie allowance. To shed pounds, subtract 100-500 calories from this total. Unfortunately, calorie tracking often gets a bad rap, associated with obsession and joyless eating, even linked to eating disorders. However, it’s far from the truth. Summer is almost here, and there is still time to lose some weight and get stronger. That’s why I’ve created this simple-to-follow guide. If you know your maintenance calories (BMR calories + Activity level calories) and create a 500 calorie deficit ((BMR calories + Activity level calories) - 500 = YOUR CALORIE DEFICIT), then you can expect to lose about 4 pounds in a month and more. Let’s say beach season starts in about 2 months; that means you can lose at least 8 lbs if you start today. All you have to do is eat in a deficit, ensure you strength train at least three days a week for one hour, walk at least 6,000 steps a day, and do one or two 30-minute low-intensity cardio sessions. A diet high in protein will help offset muscle loss related to a calorie deficit and ensure that weight loss is primarily fat. Additionally, drink plenty of water to recover faster from training, perform better at the gym, and feel well in general. These simple changes to your lifestyle will contribute greatly to your summer body and don’t require you to starve or live at the gym. How do I know when I need to deload? It is generally good practice to deload every 4 to 12 weeks. If, in the last two weeks of training, you constantly feel fatigued, find the thought of going to the gym unappealing, and notice that all your lifts are either stagnant or declining due to lack of energy, it is a clear sign that you need to deload. Benefits of deloading: Deloading gives your muscles enough time to fully recover and eliminates fatigue. It’s a great way to prevent injuries, overcome plateaus, and enable you to lift heavier weights. How to deload: You can either decrease your weights by half, your reps by half, or both, depending on the level of your fatigue. This is a great time to focus on form, range of motion, and be fully present in your training. Since the volume will be significantly reduced, you probably won’t need to rest much between sets. However, don’t rush to the next set right after the previous one. Usually, 1 week of deloading is enough to fully recover, but if you still feel hesitant about lifting heavy weights, consider extending it for another week. When it comes to nutrition, since you’ll be engaging in less activity, you may need to adjust your calorie allowance accordingly. Life is unpredictable but you are still capable of making progress. - This my client Rita. You’ve probably seen her before on my platform because she is an absolute badASS as you can see above and has never given up, despite the odds being against her more than once. - When we first started training in 2021, Rita just wanted to be able to get herself out of a hospital bed and perform basic day to day tasks if she was to fall ill again. This woman smashed her first session and I quickly knew she was ready for something more and with that, her goals changed. Yes, strength was her immediate goal, but the determination fuelled her progress to improve not only her physical health and mental health but also her confidence inside and outside of the gym. - Since our first session, this woman has been through so many life changes and has doubted her ability make progress more than once, and that’s where I have come in to remind, support and create a plan that adapts to the changes in her life, and here we are, almost 3 years later. Mental Health Monday’s are back 🫡 - “Making the most of your Monday” doesn’t mean you have to conquer the world. It’s just another day to be grateful for, even if everything doesn’t go to plan. - Your mental health should be your number 1 priority as you head into the week or any day for that matter. This starts with sleep and the quality of it. If it hasn’t been great lately, work on your night time routine today. - If sleep is going well, then focus on something that you know you’ve been “wanting to do” but haven’t had the time or “motivation” to do so. This could be just planning a workout, or booking yourself in for a class or even going for that walk you always say you’ll go on. It’s one thing, that’s all. It doesn’t need to be any more than that. - Eat something that you enjoy without guilt. And eat something you know your body is lacking - whether it be nutrients, protein or even just getting more water in. - Compliment someone else today. You’ll brighten their day, even if they don’t seem grateful or dismiss your effort, at least you put out that energy and it will come back to you. Compliment yourself too, because we all know we’re our own worst critic, don’t forget to hype yourself up, you’re not a d*ck, you’re important. - Lastly, forgive yourself. I know you may be thinking about things you’ve done, said, not done, eaten, or gone overboard with over the weekend or just in life lately, but remember, the more you put yourself down, the further you have to climb back up. How to build muscles? First, you have to be in a calorie surplus and have enough protein, which is around 1.6-1.8g per kg. You also need plenty of carbs to fuel your workouts. You have to push at the gym to either failure or 2-3 RIR. Failure or close to failure drives the most muscle adaptation so next time you can push more and grow more. Have enough volume per muscle group. Make sure you challenge your muscles with enough sets, usually you need about 10-20 per week to make your muscles grow. Prioritize rest and sleep. You burn fat and grow muscle when you sleep. Make sure that you go to bed and wake up around the same time and have at least 8 hours of sleep. Drink plenty of water. Hydration is hugely important and especially when you working out as you increase your body temperature and perspiration you need to restore your fluids levels.
