I did something challenging today, I decided it's time to take the training wheels off and TRUST in myself and the habits I've created for myself. Tracking every sincle macro now has become slightly obsessive. Enough to where I was weighing out a full banana then weighing the peel after I ate it to subtract the difference to reflect what I actually ate. So today....I didn't track anything, and made sure to focus on protien and whole foods whenever possible. Next week's my inbody scan and I need my body fat percentage to go up, I'm teetering the lowest end of "normal". I'm apparently 15.2% body fat, I don't feel like it. Maybe it's because I've been big for so long I have body dysmorphia. Who knows. I just have to remember I've gone though a major physical change in such a relatively short time. It doesn’t need to be complicated. Meal prepping is one of the best ways I have found to stay on track with my nutrition. How I handle it: 1️⃣ I pick a couple of items from each of these categories each week: 🥩 Protein 🍠 Carbs 🍓 Fruit 🥦 Veggies 🌰 Munchies (optional) 2️⃣ I prep the items that need prepping in bulk on the weekend. 💫 Roast veggies and potatoes in the oven 💫 Throw chicken breast or pork tenderloin in the crock pot 💫 Bake salmon 💫 Brown ground beef or turkey with spices 3️⃣ Mix and match throughout the week for meals. Super simple. Easy to pre-track the day before. Takes the guess work out of it. The narrative you always tell yourself, consistently wins. Go into a session telling yourself things aren’t going to move well - you’re right they won’t now. Start your new protocol off by telling yourself this is just something else you’ll fail at - you’re right. You write yourself off before even begin. Keep constantly telling yourself you’re not good at something - you’re right you aren’t. Because you believe it. Your self talk matters. The story you tell yourself matters. I think your mindset is one of the biggest drivers of success. The body follows the mind. And it’s true. It doesn’t matter how things have worked out in the past. You can’t change it. You can sure as hell learn from it. And if you do so, you’ll face everything with a growth mindset. You don’t have to repeat the past. Start with your self talk. Talk positively. Talk about yourself from a standpoint of growth and opportunity to get better. Your self belief will follow. The effort needed to reach your goals will feel easier and more manageable. Thats where progress will take off. Stop constantly writing yourself off.

“Success doesn’t come from what you do occasionally. It comes from what you do consistently.” Ambar is a great example of this quote. In January she decided to take the next step in her fitness journey and join my personal training program. She has pushed herself, getting to the gym even with a busy work schedule, tracking her food consistently even when she was out of town, staying focused even when she didn’t feel so motivated. And there were some obstacles along the way but she kept pushing, kept working to get better and better. Now, she is seeing the results!! It’s appealing to lose weight fast… But there could be some serious health repercussions doing so in this manner. Slow and methodically ensures fat loss and it’s essential to maintain lean weight and muscle in a weight loss phase. Muscle is structurally necessary and your body requires muscular strength to stay healthy. We need to keep it especially as we age. Muscle is also “expensive” tissue meaning it is metabolic and requires more energy to maintain (yes you need to and get to eat more food when you have a higher amount of skeletal muscle!) And outside of all the health and longevity benefits- it’s aesthetically appealing! When we lose weight quickly- we run the risk of tipping the scale too much towards muscle loss. You won’t feel as strong in your body, you feel more depleted of energy and mentally burnt out!!! And unfortunately crash diets often lead to weight regain. Don’t do a diet that you have to repair when you’re done! Or repeat over and over without actual body composition improvement. High quality weight loss is fat loss focused. Hey there, here’s a little bit about as a macro coach and mom of 3. ⁣ ⁣ 🖤I believe that everything is figureoutable. Being a stay at home mom and a military spouse means that a lot is out of my control. Iykyk. Facing a lot of challenges forced me to figure things out a different way. Carrot Cake Baked Oatmeal⁠ ⁠ Everything you love about carrot cake is right here in this baked oatmeal topped with a cream cheese yogurt frosting.⁠ ⁠ Ingredients⁠ FOR THE BAKE⁠ 2 Eggs (100g)⁠ 30g Coconut Oil Or Butter (Or Sub Applesauce For Oil Free/Lower Fat)⁠ 60g Maple Syrup⁠ 8oz Unsweetened Coconut Milk (Or Sub Dairy, Almond)⁠ 140g Carrot (About 2 Large)⁠ 210g Rolled Oats⁠ 70g Raisins⁠ 28g Pecans (Or Sub Another Nut)⁠ 20g Unsweetened Coconut Flakes⁠ ¼ Tsp Sea Salt⁠ 1 ½ Tsp Cinnamon⁠ FOR THE FROSTING⁠ 8oz ⅓ Less Fat Cream Cheese, Room Temp⁠ 100g Nonfat Plain Greek Yogurt⁠ 58g Maple Syrup⁠ ½ Tsp Vanilla Extract⁠ Pinch Of Sea Salt⁠ Note: Regular Yogurt May Be To Runny. The second biggest mistake I made in my 20s and 30s was under eating. Not only was I not eating enough protein, but I was just not eating enough food. In fact I had no idea I was severely undereating for my activity level. If you don’t have an understanding of how many calories you are eating in a day, I would highly recommend tracking for just a short time to understand where you are at. Once I began tracking, I was blown away that on average, I was eating between 1200 – 1500 cal per day. For my height, weight, and activity level I should be eating between 2200–2500 cal per day. I was basically starving myself and my body was telling me that. I continued tracking and decided to give myself a calorie goal of 2200 per day. At first, it seemed impossible to eat that much food. But here’s the crazy thing-as I started to eat more, my hunger hormones responded appropriately and started to give me the hunger cues I hadn’t been getting for years. These hunger cues are a fantastic sign that your hormones are balancing and your metabolism is working properly. I also noticed that during workouts I began sweating more and had even more energy both for the workouts and afterwards. Sweating and not feeling cold as much were another great sign that I was ramping up my metabolism. By giving my body the calories it needed to function well, I was telling my body it was safe. It was safe from starvation and could therefore release any extra fat that it was holding on to. This right here is the key to achieving the lean, toned look you want. By fueling your body with the appropriate calories that it needs, it can not only function better, but also release any extra fat that it is holding onto just in case the starvation continues. So I did my measurements and thought I'd share my overall progress so far. I took my measurements before I started my 8 week challenge and couldn't say exactly when so I can't in honesty say the measurements are from that alone, although I've noticed a big difference in my clothes since I started it and I have lost 8lbs so it has definitely made a difference! It's definitely nice to see some progress, super encouraging. Long long way to go yet though! But I'll get there! If you are a chronic under-eater or struggle with the idea of staying in maintenance for any length of time- read this post! 1️⃣ Start with a reverse diet if jumping straight to maintenance scares you. What's a reverse diet? This is essentially the process of gradually adding calories back into your daily intake to work your way up to maintenance calories. If you struggle with the concept of eating more, try adding 50-100 calories back in per week and go from there! Usually this will come from carbs/fats. 2️⃣ Your hormones will thank you!! There's so much talk about hormones right now. And some of it is valid. When we chronically undereat, your metabolism down-regulates (it starts to match your intake). You'll also notice a decrease in thyroid function and increase in cortisol. Generally, by eating enough calories, you can improve all of these issues (assuming no other conditions are at play). 3️⃣ Weight gain can be scary, I get it! But would you be happier 3-5 lbs. heavier if it meant you didn't need to constantly stress about food? Some of this is likely also water weight as we add back in more carbs. 4️⃣ As noted above, your body just doesn't like to be in a deficit. It wants to get you back to maintenance and will start to slow down other functions to do that. Your body THRIVES in maintenance. Being your smallest weight isn't of much value if you feel like crap all day every day. 5️⃣ Lastly (and most importantly)- YOUR WEIGHT DOES NOT = YOUR VALUE OR WORTH. In all caps because it's that critical that you understand this. It can be hard to wrap your head around that and remind yourself. But truly, it does not say anything at all about your heart, mind or ability. Forgot to take a pic of the morning coffee but I had it. At the moment I'm feeling really strange in the mornings, very light headed and a feeling similar to vertigo, it's like my brain is floating around in my skull. Super weird. So I put off doing my workouts on Mon and Tuesday but have to do my first workout today to fit them all in this week and still have a rest day on Sunday. So I'm gonna rest this morning until the feeling is gone and then do my workout before I make dinner. As long as it gets done, that's all that matters! I'm frustrated because I can't get my steps in this week, but I'm on new medication, and feeling completely off, and I'm not risking making myself unwell or passing out on the treadmill and injuring myself. The common saying “it’s just a bit of peanut butter” 🥜 And these sneaky calories might just be the reason you are struggling to lose weight! As you know if you are trying to lose weight, your main focus should be staying within a calorie deficit. So tracking your daily food will help you stick to your calorie deficit. Now peanut butter is a great food, with it being high in protein and fat so it delivers us some important nutrients. However, as tasty as it is, it is quite a calorific food as it’s mostly made up of nut fat. Therefore for a small serving you are looking at over 100 calories. In the image shown you can see two different snacks which I’ve seen on my clients tracking apps. I am not saying any of these are bad because in fact they both have a range of beneficial nutrients in them. But one of these is untracked and a very calorie dense choice of snacks and the other has a tracked amount of peanut butter and a lower choice of calorie foods to pair with it. But what I want you to recognise is that by swapping your whole meal bread for an apple you just get more ‘bang for your buck’. This is volume eating, having a whole bowl of apple with a weighed spoonful of peanut butter is going to save you nearly 300 calories! Simple swaps is what makes fat loss easier! #macrotracking #countingcalories If you are serious about weight change (whether loss or gain) - tracking can be a game changer! I realize it isn’t for everyone. It’s time consuming, at first It’s learning new technology, at first It’s weighing and measuring, at first It does get easier. You get faster at it. Your often eaten items become auto populated. But actually weighing and measuring your food, at least for a little while, can help you learn which items are good choices and which are choices better left for ‘treats’ Tracking can also help you learn portion size. I can almost guarantee you that what YOU think is a tablespoon of peanut butter…. Is not! Tracking can also help you learn the macronutrients. Fat, Carbohydrates, Protein This will help you make better choices if you are trying to increase your protein intake. It’s not easy at first. But I personally believe it is worth it. And could be exactly the ”thing” that finally works. I still use a tracker. My fitness Pal. Daily. 9 years later. The usual chia pudding with chocolate vegan protein tonight. Honestly, I'm sorry to anyone who loves vegan protein, but it's proper nasty. The texture, the flavour. I wish I could eat whey protein but I had normal whey protein in my breakfast this morning, ended up with really bad stomach pains and taking painkillers and realised it was probably the protein. I thought I could maybe just slowly introduce it back into my diet but my body just hates the stuff. So I'm struggling to eat this tonight, even with the salted caramel skinny crunch. Well this was bloody delicious! 😍 I had an omelette bagel for lunch today (my frying pan cooperated today), the omelette was seasoned with paprika, salt, onion flakes and chipotle chilli flakes. The lid fell off the chilli flakes so there was a lot! And then I put some cheese on top before I served it in the protein bagel so the cheese was all oozy. Amazing. You hear it all the time “macro tracking is a tool” Tracking macros is like an upgraded version of calorie tracking that requires you to hit a certain amount of protein, carbs, and fats (aka macronutrients) each day. Those macros add up to to your total calorie intake. Tracking macros CAN be a tool to TEACH you about the composition of your food, what feels best for you, and help you reach your fitness goals. This is a tool that has helped me tremendously over the past 10 years. And has helped over 1000 others at @kjocoaching But I didn’t always use this tool wisely. I used to be a “passive macro tracker” Aka I’d scan the barcode, use zero cognitive effort, and chow down. Tracking macros can be like a game of Tetris; just trying to plug in different numbers to see what fits. But taking this approach makes it much harder to learn and really reap the benefits of tracking your food. Eventually I became much more ACTIVE in my macro tracking and now encourage my clients to do the same. Instead of seeing food as numbers, try to better understand how a certain amount of protein, carbs, or fats in a meal makes you feel. Do you have a 50g carb limit before you feel sleepy after eating? Does having at least 10g of fat in your meals make you feel more satisfied? Being an “active macro tracker” means learning portion sizes, not just “what fits”

Don’t just weigh the food, plug in the number, and carry on. PAY ATTENTION TO THE CHICKEN BREAST (lol) Learn what 4oz vs. 8oz looks like. Once you REALLY understand what 1 tbsp of peanut butter looks like - you’ll be disappointed. Being an active macro tracker will allow you to still be able to ensure you’re doing things like consuming adequate protein and a healthy amount of calories even when you’re NOT tracking. Now - there are other aspects of using macro tracking as a healthy tool.

Especially, from a psychological perspective…but I don’t have the space to get into that here.

It’s going to be hard to stay on plan if you always over eat potato chips and you always have potato chips in the house. Speaking from experience, potato chips are my kryptonite. Set yourself up for success and plan ahead. Plan meals at regular intervals. Prep foods that make meals easy to put together. And keep your favorite foods that you overeat harder to get for a time. Even elite bodybuilders have to set their environment up to support their goals. So do you.

Ok, let's hope I can start feeling less like shit all the time now I've got these started. The last couple of days have been pretty bad, super short of breath, dizziness, and I don't know if it's my migraine medication or because I have such a bad folic acid deficiency. But I'm hoping it's the deficiency so I can start feeling better soon. 🤞🤞On a serious note, this can be caused by drinking too much alcohol, which, given the fact that I get plenty of folates in my diet, I think is what happened to me. I keep seeing people say how amazing they feel since quitting alcohol and while my mind is in a completely different place, I have my motivation and drive back, physically, I just feel like shit, still, four months sober. And this is most likely why, I'm still dealing with the effect that drinking so much had on my body. Which is scary. So if you're thinking about cutting out alcohol, and are drinking quite a substantial amount, not just a weekend drinker, maybe consider the damage it's doing to your body.
